To maximize the benefits of training and minimize risks, it is important to follow certain rules. Beginners are advised to contact trainers for advice on exercise technique and the development of an individual training plan. It is also important to consider your level of fitness and not strive for immediate results, starting with light weights and gradually increasing them. Don't forget about the importance of warming up before and cooling down after workouts to prevent injuries and improve muscle recovery.

According to the National Strength and Conditioning Association (NSCA) in the United States, the process of muscle hypertrophy can be described as follows: initially, the muscles are subjected to a load, after which they overcome resistance. At this critical moment, microtrauma to the protein structures occurs, which triggers a response in the body. This results in the release of various hormone-like substances known as growth factors, which promote an increase in muscle fibers in both length and width.
Mechanical stress leads to damage to muscle tissue, which, in turn, causes the release of growth factors from the tissue. This promotes muscle hypertrophy.
Therefore, muscle growth is not determined solely by the frequency of exercise, but depends on the level of resistance that the muscles must overcome. But how can you determine whether this resistance is being created? In this situation, trainers resort to the term "1RM," which stands for "one-repetition maximum." This refers to the greatest amount of weight you can lift in one set while maintaining proper technique and safety. The 1RM parameter is usually listed in manuals for various exercises.

Knowing your 1RM allows people with different fitness levels to use the same training guidelines to increase muscle mass. If your 1RM increases, the number of repetitions remains the same, but the weight is selected in accordance with your current physical capabilities.
- Decide on the exercise you plan to perform, be it squats, bench press, or something else. The key is to choose an exercise that you can perform with proper technique.
- Spend 15-30 minutes on an aerobic warm-up and dynamic stretching. This will significantly reduce the risk of injury, so do not neglect this important part of preparation.
- It is recommended to perform 6 to 10 repetitions of the exercise, using a weight that is approximately half of your expected maximum.
- Pause for one to two minutes.
- Lift the weight to 80% of your maximum result. Determining this figure on your own can be difficult, so it's best to work with a trainer. Perform three repetitions.
- Take at least a minute to rest.
- Increase the load by about 10% and perform one repetition at a time, taking at least 1-2 minutes of rest between sets.
Regardless of what type of training you prefer, it's important to include exercises that activate multiple muscle groups in your program. This will increase your endurance and make it easier to perform various physical activities. This approach will also add variety to your workouts.

The Role of Sleep in Muscle Building
Of course, adults also experience "sleep growth" when it comes to muscle development. They need time to recover from physical activity, and it is during the period between workouts that muscle fiber growth occurs. Therefore, it is crucial to master proper rest skills, especially in terms of sleep. According to Dr. Graham, in order for our cells to enter the recovery and renewal phase, we need to sleep 7 to 8 hours a day. Lack of sleep slows down recovery processes and increases the likelihood of serious injuries. Sleep promotes faster muscle growth because during sleep: Growth hormone begins to be synthesized during the third stage of sleep, which is commonly known as deep sleep. Cortisol levels, known as the "chronic stress hormone," gradually decrease, leading to an increase in fat stores in the body. Researchers from Queen's College, part of the University of Cambridge, have found that ten weeks of regular strength training can achieve an average gain of 1.4 kilograms of muscle. Interestingly, this effect was observed regardless of the age of the participants, since more than 1,600 volunteers who participated in the study ranged in age from 21 to 80 years.
